Overview
Are you aspiring to join the South African Police Service (SAPS) in 2025? Physical fitness is a crucial part of the selection process. The Division HRD – Sub-section: Physical Fitness Maintenance has developed an official 11-day physical preparation programme to help applicants gear up for the mandatory SAPS Physical Fitness Assessments.
This preparation is voluntary but strongly recommended for all interested applicants aiming to improve endurance, strength, and core stability.
Physical Fitness Preparation Guidelines
- Always wear comfortable exercise clothes and running shoes.
- Begin every session with a 5–10-minute jog or 10–15 minutes of fast walking.
- Hydrate well and perform exercises on a non-slippery, flat surface.
- This is a progressive plan. You are advised to repeat Days 7–10 until two days before the actual assessment.
11-Day Physical Preparation Programme Outline
Day 1: Sprint & Endurance
- Run 100m (¾ pace)
- Rest 3 min
- Run 4 sets of 100m with 3 min rest between
Day 2: Jog-Walk & Strength Test
- Jog 150m, walk 50m (3x, no rest)
- Max push-ups & sit-ups (5 min rest between)
Day 3: Long Run & Stretch
- Run 2.4 km at steady pace
- Stretch post-run
Day 4: Sprint Sets & Core Strength
- Run 120m briskly (5x with 2 min rest)
- Max push-ups & sit-ups
Day 5: Jog-Walk & Abdominal Strength
- Jog 200m, walk 50m (3x, no rest)
- Abdominal exercises (15 reps x 3 sets)
Day 6: Active Recovery
- Fast-paced 10-min walk
- Stretching exercises
Day 7: Sprints & Strength
- Run 200m (3x with 1 min rest)
- Max push-ups & sit-ups
Day 8: Jog-Walk Repeats & Strength
- Jog 200m, walk fast 50m (3x)
- Max push-ups & sit-ups
Day 9: Distance Run & Recovery
- Run 2.5 km
- Stretching exercises
Day 10: Pacer Prep & Strength Test
- 20m shuttle laps (run between point A and B)
- Max push-ups & sit-ups
Day 11: Repeat Days 7–10
Continue these until two days before your official SAPS Physical Fitness Assessment.
